well my pc build is finally done and i thought lets overclock my cpu,

when i enter the bois only the time and date shows up and when i move my mouse , like little squares appear of the initual bios like is was

and the screen format is broken to ,

i tried to update it but i am not sure how to use the .CAP file

I've had this happen to me before. The BIOS has somehow became corrupted, and to fix it you have to flash the BIOS with a USB pen drive. It's a royal arseache the first time trying it, but it should fix it.
